The recommended weekly training volume per muscle group depends on experience level: about 5 to 10 sets for a beginner, 10 to 20 for an intermediate lifter, up to 20-25 for an advanced lifter.

Explanation

Training volume — the number of effective sets performed per week for a given muscle group — is one of the best-studied levers for muscle growth (hypertrophy). An 'effective' set is taken close to muscular failure, generally with 1 to 3 reps in reserve: warm-up sets or very light sets do not count toward this total. The landmark meta-analysis on the subject (Schoenfeld, Ogborn & Krieger, 2017) and the studies that followed it confirm a dose-response relationship: more weekly sets generally produces more muscle growth, up to a certain ceiling beyond which additional gains become marginal, or even counterproductive if recovery doesn't keep pace. A beginner already makes progress with a relatively low volume (5 to 10 sets per week per muscle group), since their neuromuscular system isn't yet adapted to higher volumes; an intermediate lifter, the majority of regular trainees, generally benefits from 10 to 20 sets; an advanced lifter may need to go up to 20-25 sets to keep progressing, with most studies placing diminishing returns beyond this ceiling. This volume is spread across all the week's sessions, not done in a single session — see our training volume calculator to measure the total load actually moved in a given session, a complementary but different measure from this simple set count. Once the volume is set, our progressive overload calculator helps plan its increase over time.

Example for an intermediate lifter

Inputs

Experience level: intermediate (1 to 3 years).

Calculation

The recommended range for this level is 10 to 20 effective sets per week per muscle group.

Result

An intermediate lifter can aim for between 10 and 20 weekly sets per muscle group, spread across several sessions.

Frequently asked questions

What is an 'effective set'?

An effective set is a working set performed close to muscular failure, generally with 1 to 3 reps in reserve. Warm-up sets, very light sets, or deliberately submaximal sets do not count toward the weekly volume total.

Does more sets always guarantee better results?

No: beyond the recommended ceiling for your level, adding more sets brings increasingly marginal gains, and can even hurt progress if recovery (sleep, nutrition, stress management) doesn't keep up with this increased volume.

Does this volume apply to each exercise or to the whole muscle group?

To the whole muscle group, across all exercises during the week. A program might, for example, spread 15 chest sets across bench press, incline press, and flyes over several sessions, rather than concentrating them on a single exercise.
